Extract the .rar file with Winrar.
The file is .rar.torrent so winrar wont let me extract it

Open the file with a torrent program. You can find a list from http://forums.emuparadise.org/showthread.php?t=13149
That program downloads the actual .rar file from other people having their torrent program with that file open. When the download is complete, please leave the torrent program open so that other people are able to download the file too.
If you managed to leech the .rar file using BT, then extract it and play

How long does it normally take to download 400mb from a torrent program becuase mine is going extremley slowly

That depends on the number of seeders/peers, but generally you should at least be getting as much speed down as you're uploading. Myself I'd expect a 400MB file in 2-4 hours. If you're only getting like 1-2k/s down you probably need to look into opening ports on your firewall. Or maybe just try a different BT program.
*PSA* Wii Redump collector's can now unscrub ISO files. So scrubbed games can now be verified. You can find the program to do this here

Turning firewall off would be easiest.
Turning off ports would be under network connections in Windows, but I'm not sure. I think it would depend on the firewall program.
